BRAD O'DONNELL · COMPANION BOOKLET

The Life Balance &
Burnout Program

A companion for reflection — during the program, between sessions, and after.

Your Companion Booklet

This booklet is the living companion to the Life Balance & Burnout Program. It is not the program itself — the teaching, the breakthroughs, and the arc of change happen in the room with your coach. What lives here is the scaffolding: the concepts to orient you, the questions to sit with, space to write, and the homework that bridges each session into your week.

Use it three ways. During the program, as a place to capture what surfaces between sessions. After each session, to lock in your commitments. And afterwards, when the old noise returns, as a reminder of what you chose and why.

The program asks you to keep a beautiful, blank journal as the living record of your reclamation. This booklet holds the prompts; the journal holds your truth. Write freely in both.

A short primer on ACT

This program is grounded in Acceptance and Commitment Coaching (ACT) — an evidence-based approach whose single aim is psychological flexibility: the capacity to stay present with difficult thoughts and feelings and still act on what matters to you. ACT rests on six core processes — acceptance (making room for discomfort instead of fighting it), cognitive defusion (unhooking from thoughts), present-moment contact, self-as-context (noticing you are the observer, not the thought), values (what truly matters), and committed action (taking values-aligned steps even when it's hard). Burnout is sustained largely by experiential avoidance — pushing through, numbing, or outrunning exhaustion — and by the gap between what you value and where your energy actually goes. The work is not to eliminate discomfort; it's to stop fighting reality and start spending your finite energy on a life that feels like yours.

A short primer on the Prussian engine

In the 1800s the Prussian school model, later exported across the world, organised classrooms around bells, rows, silence and obedience, with the stated aim of producing orderly, productive citizens. Stars, tick charts and red crosses taught generations that worth is earned by output and withdrawn for mistakes. That program did not end at the school gate; it went to work with us. Naming it in Session Six is what lets you see the reflex as installed rather than innate, which is the only thing that makes it editable.

SESSION 01

The Exhaustion Audit

Radical acceptance & the hustle loop

THE CONCEPT

Burnout is not a character flaw or a willpower shortage — it is a signal. When the strategy that has kept you going (constant output, hyper-vigilance, performing to feel safe) becomes a threat to your own wellbeing, your mind and body force a slowdown. Radical acceptance is the starting point: acknowledging reality exactly as it is, without fighting it, before any lasting change becomes possible. The opposite of acceptance is experiential avoidance — the urge to push through, numb, or outrun the exhaustion. This week, you stop fighting the signal and start listening to it. We will also name where that reflex was installed — the conditioning that taught you output equals safety — and expose it fully in Session Six.

REFLECTION

  1. 1.Looking at your professional and personal life right now, where is the structural friction showing up the most?

  2. 2.Where are you actively over-extending just to survive — and what has this constant hyper-vigilance cost your energy, your health, and your peace of mind?

  3. 3.What is the biggest, heaviest lie your inner critic whispers to you when you even think about taking a complete day off to just 'be'?

BETWEEN-SESSION HOMEWORK

For the next seven days, act as a neutral observer. Every time your mind tries to force you into an unresourceful 'hustle' habit to stay safe, catch it, name it, and write it down in your journal.

SESSION 02

The Wheel of Life & the 7/10 Baseline

Mapping the ecosystem, choosing 'enough'

THE CONCEPT

The Wheel of Life maps eight domains — Finances, Health, Romance, Relationships, Personal Growth, Fun/Recreation, Business/Career, and Physical Environment. Most burnout coaching sees a low score and demands you push it to a 10/10; to an exhausted perfectionist, that is just a new checklist to overachieve on. The Sustainable 7/10 Baseline reframes this: a peaceful, reliable 7 across the wheel is healthier than an exhausting 10 in one area while the rest burns. The low slice is not the problem — it is the playground where an internal pattern is showing up.

REFLECTION

  1. 1.Score each of the eight areas from 1 to 10 based on your current satisfaction. Mark your dots and connect them.

  2. 2.In your lowest-scoring slice: what is the ultimate emotional state or feeling that matters most to your soul? (e.g. Peace, Freedom, Validation)

  3. 3.What is the raw core feeling or outcome inside that slice that scares or terrifies you? What anxiety are you running from every day?

  4. 4.If this area was a reliable, stress-free 7/10, what would that look like, sound like, and feel like practically?

  5. 5.What are three small, practical, bold actions you can execute over the next seven days to show your brain that you are driving this slice now — not the old perfectionism?

BETWEEN-SESSION HOMEWORK

Execute your three 7/10 actions. Let 'good enough' be the target, not perfect.

SESSION 03

The ACT GROW Model

Internal goals, secondary gain & cognitive defusion

THE CONCEPT

The GROW model (Goals, Reality, Options, Way Forward) is re-engineered here for internal alignment rather than external performance. Two ideas do the heavy lifting. Secondary gain: the behaviour you can't seem to stop is secretly paying something off — usually safety or worth — which is why willpower alone fails. Cognitive defusion: the thought 'I have to be exhausted to be successful' is a mental event, not a fact. You are the witness observing it, not the thought itself.

REFLECTION

  1. 1.[Goal] Write your internal alignment goal in the positive past tense, as an accomplished fact — e.g. 'I have established a peaceful, automated workflow that honours my finite energy.'

  2. 2.[Reality] What about your present daily situation shows this area is leaking energy? What are you unhappy with or missing?

  3. 3.[Secondary Gain] What is the secondary gain of your exhaustion? What are you secretly getting out of staying completely burnt out — and are you genuinely ready to surrender that payoff?

  4. 4.[Options] Brainstorm freely: if there was nothing to justify to the corporate world… if the fear of being seen as 'lazy' left the room… if it were impossible to fail at maintaining your peace… if all limits and deadlines vanished… if your only goal was to learn to rest and respect your body — what would you do?

  5. 5.[Way Forward] What concrete preparations this week? What is your start date? What support or knowledge do you need? Who is the one trusted person you will tell? How will you celebrate when it's done?

BETWEEN-SESSION HOMEWORK

Execute the very first preparation boundary you locked in. Focus on that single move.

SESSION 04

Perceived vs Authentic Values

The VLQ & Barrett audit — mask vs soul

THE CONCEPT

A value, in this work, is an emotional end-state your soul needs to feel vital — not an activity, not a status, not a metric. The Valued Living Questionnaire and Barrett's values framework are used here to separate Perceived (mask) values — the high-status 'shoulds' you chase to feel safe or significant — from Authentic (soul) values — the feelings that actually make you feel alive. Burnout is often a values collision: running a mask strategy (e.g. Significance) that directly attacks a soul value (e.g. Freedom). The psyche self-sabotages the mask to protect the soul.

REFLECTION

  1. 1.[The Mask] What high-status values, expectations, and metrics have you forced yourself to pursue because you think you 'should'? What did you think they would give you if you hit them perfectly?

  2. 2.[The Soul] What deep emotional states make you feel truly alive, aligned, and at peace? (e.g. radical freedom, absolute quiet, deep connection, organic play, mastery)

  3. 3.Which one positive feeling has been most starved over the last few months while you were busy hustling? Circle it. Number the remaining authentic values from two down to five.

  4. 4.Look at your lowest Wheel slice. How has your current approach to that area been a direct, daily attack on your top core soul value?

  5. 5.What are three small, practical, bold actions for the next seven days to feed this value instead of feeding the mask?

BETWEEN-SESSION HOMEWORK

Execute your three actions to intentionally feed your core soul value instead of the mask.

SESSION 05

Rewriting the Rulebook

OR loops for values, AND loops for fears

THE CONCEPT

Feelings follow rules — the conditions your brain sets before it lets you feel something. Most burnt-out people have rigged the game: a complex, multi-condition rule to feel good (so winning is rare) and a single-condition rule to feel bad (so losing is easy). The re-engineering is simple: build OR loops for values (easy, internally controlled conditions — any one of them triggers the feeling) and AND loops for fears (a strict, multi-condition checklist that is nearly impossible to trigger). Winning becomes simple; losing becomes hard.

REFLECTION

  1. 1.[Winning Condition] For your #1 soul value: what has to happen in your day-to-day life for your brain to allow you to feel it? Notice how complex that rule is.

  2. 2.[Losing Condition] For your #1 burnout fear: what has to happen for you to drop straight into that pain state? Notice how easy it is.

  3. 3.[Value Rewrite] Write three easy, internally controlled rules connected by OR for your #1 soul value — e.g. 'I allow myself to feel Peace anytime I take three deep breaths, OR anytime I block out 15 minutes of quiet, OR anytime I take one step toward my boundaries.'

  4. 4.[Fear Rewrite] Write a strict, multi-layered AND checklist for your #1 burnout fear — e.g. 'The only way I am allowed to feel like a failure is if I completely stop trying, AND I refuse to ask for help, AND I permanently give up on my future forever.'

BETWEEN-SESSION HOMEWORK

Practice your easy OR loops. Every time you hit a simple condition, say out loud: 'I am winning right now.'

SESSION 06

Exposing the Persona

Conditioning, the inner worker-drone & re-authoring

THE CONCEPT

The belief that your worth equals your output is not a personality trait, and it is not your fault — it is installed conditioning. We trace it to its source: the Prussian school model of the 1800s, exported across the world and built to produce obedient, hyper-productive citizens through bells, rows, silence, stars and red crosses. The 'worker drone / martyr / perfectionist' persona was built to keep you safe in systems that rewarded productivity and punished rest. Seeing it as a program (rather than 'just who I am') is what makes it editable. Re-authoring means choosing, from your adult hindsight, what your relationship with yourself means instead — and making rest a non-negotiable act of self-preservation.

REFLECTION

  1. 1.Think back to your childhood or early career. When did you first learn that you had to achieve, be perfect, or over-extend just to be validated or stay out of trouble? What happened?

  2. 2.What raw emotions do you feel right now when you think about that younger version of you trying so hard to perform?

  3. 3.What has this rigid persona secretly cost your health, your romance, your personal growth, and your sanity? What did you subconsciously surrender in personal power and self-determination to serve it?

  4. 4.Do you honestly believe that worth-as-output is objectively accurate — or is it the outdated conditioning of a system designed to use you up?

  5. 5.Why is today the perfect time to throw that script away? What do you choose your relationship with yourself to mean instead? Write your new identity script.

BETWEEN-SESSION HOMEWORK

Commit to three bold, practical actions over the next seven days to intentionally starve the old persona and feed your new identity.

SESSION 07

Defusing from the Critic

Self-talk, personas & pattern-interrupts

THE CONCEPT

The internal critic is a persona — a subconscious part that loops critical self-talk to keep you safe by keeping you small and over-prepared. Cognitive defusion means noticing the voice without obeying it: you don't have to fight it, just recognise it, thank it for trying to protect you, and choose a different thought. Somatic pattern-interrupts break the old neural circuit in the moment, because the body moves the mind faster than reasoning alone.

REFLECTION

  1. 1.Write down two 'persona scripts' — automatic things you tell yourself to maintain the concept of life balance.

  2. 2.When you hear that internal voice, are you repeating things others have told you in the past (whose words do you hear?), or is it truly what you choose to believe?

  3. 3.What do you say to others about your life balance in relaxed conversation — and what do you say to yourself the split-second things are not working? Is that dialogue mostly negative, neutral, or positive?

  4. 4.Which pattern-interrupt resonated more for you — noticing, naming, and replacing the thought, or the physical argument — and why?

BETWEEN-SESSION HOMEWORK

Every time you catch an old unresourceful phrase trying to fire, pull out your tool, interrupt it on the spot, and claim your new path. Commit to three small, bold actions for the week.

SESSION 08

What Do Your Values Want?

Value-aligned vision, SMART goals & future-pacing

THE CONCEPT

Once the 7/10 safety net is secure, your remaining energy goes into complete fulfilment in the specific life areas that match your authentic values. A SMART goal (Specific, Measurable, Achievable, Realistic, Time-Bound), written in the positive past tense as an accomplished fact, gives your subconscious a clear target. Future-pacing — fully inhabiting the sight, sound, and feeling of having arrived — anchors the nervous system to the new reality before the actions even begin. Recorded in your own voice, that future-pace becomes your daily 3-X audio track — the anchor you listen to each morning as you integrate the five principles of sustainable success.

REFLECTION

  1. 1.Which specific life areas directly match your top values? If those areas were completely fulfilled, what would a 10/10 look like, sound like, and feel like for you? Dream big without editing yourself.

  2. 2.Write your past-tense SMART goal — Specific, Measurable, Achievable, Realistic, Time-Bound. e.g. 'It is [date], and I am living a beautifully balanced life where my health is a stable, peaceful 7/10, and my relationship with my family is a radiant, deeply connected 10/10…'

  3. 3.Action plan — list three specific, sustainable steps: [Action | By When | Steps | Resources Needed].

BETWEEN-SESSION HOMEWORK

Execute your three actions. Record your future-pace in your own voice as your daily 3-X audio track, and listen to it before you act.

SESSION 09

The 5 Principles of Sustainable Success

Course-correction flexibility & physiological priming

THE CONCEPT

Sustainable execution rests on five principles: know what you want, take action, notice what's going on, be flexible, and think smart / act smart. The burnout trap is rigidity — believing anything less than a perfect 10 is failure. High performers do the opposite: they hold the vision fixed and stay fluid with the details, pivoting without resentment when the road changes. Physiological priming — setting your body and posture into a state of energy before you act — turns action from a grind into a performance.

REFLECTION

  1. 1.Which of the five principles have you historically failed to do in this area of your life — unclear picture, no action, ignoring results, inflexibility, or not thinking/acting smart? Why?

  2. 2.Brainstorm at least 10 bold, concrete actions you can commit to over the coming weeks. Bold means uncomfortable.

  3. 3.Looking at those actions, what results would you expect to see, hear, and feel early if they are working? What are the early signs — positive and negative?

  4. 4.Where have you been historically rigid or inflexible? Where did you quit prematurely, or persist with habits that were clearly failing, because your mind refused to pivot?

  5. 5.What are three alternative, flexible actions you can introduce this week to practice course-correction?

  6. 6.From a state of energy (shoulders back, head up, breathing deeply, smiling): what will you choose to say to yourself whenever you take action toward your goals this week?

BETWEEN-SESSION HOMEWORK

Execute at least three of your bold actions — but not a single step until your body and mindset are intentionally primed. Keep the details flexible.

SESSION 10

What's Safely Driving You?

The 6 Core Human Needs & the overachiever trap

THE CONCEPT

Every person has six core psychological needs — Certainty, Variety, Significance, Connection, Growth, and Contribution — and you will meet them every day, resourcefully or unresourcefully. The overachiever trap: meeting Certainty and Significance through constant output, which burns the battery. A habit you hate but can't stop is secretly meeting your top needs at a high level; willpower fails because the brain won't surrender a need-satisfying strategy. The way out is replacement — a resourceful behaviour that meets the same needs, sustainably. The needs operate in opposing pairs (Certainty/Variety, Connection/Significance); balance is the pendulum, not the extreme.

REFLECTION

  1. 1.Which two needs jump out as your absolute primary drivers? Why do you say that?

  2. 2.How have you been meeting these top two needs resourcefully lately — and, alongside that, in what unresourceful ways have they been firing?

  3. 3.Take the specific over-extension behaviour you want to destroy. How does it satisfy your need for Certainty? How does it give you an unresourceful sense of Significance? How many needs does it hit at once?

  4. 4.What high-functioning strategy can you put in place this week that satisfies those same needs at an equal or higher level — sustainably, honouring your 7/10 baseline?

  5. 5.How are Certainty/Variety and Connection/Significance out of balance for you right now? What one immediate adjustment this week brings the pendulum back to centre?

BETWEEN-SESSION HOMEWORK

Make that one adjustment. Keep using your daily anchor to hold the balance.

SESSION 11

Creating Better Experiences

The behavioural ecology audit — the 4 Levels of Experience

THE CONCEPT

Ecology evaluates a choice by the total footprint it leaves — on you, on others, and on the greater good. The Four Levels of Experience: Level 1 feels incredible and is good for all; Level 2 is uncomfortable yet good for all; Level 3 feels good temporarily but harms long-term; Level 4 feels bad and harms. Vitality grows with Level 1 experiences, but you can only reach Level 1 by passing through the Level 2 discipline zone — the uncomfortable learning curve that becomes automatic joy. Level 3 'busy work' is the comfort blanket that keeps you from Level 2.

REFLECTION

  1. 1.List 5 to 10 activities you engage in week-to-week across your wheel. Label each with its Level honestly.

  2. 2.Which Level do you spend the most time in right now? How is that concentration of energy directly responsible for how exhausted you've been feeling?

  3. 3.Looking back, what activities have you given up on prematurely because the Level 2 learning curve felt too slow or too hard? What encouragement can you take today from realising that staying with it would have turned that discipline into a Level 1 flow?

  4. 4.Identify three Level 3 activities keeping you stuck. How will you remove them this week — stop, outsource, or push into a Level 2 boundary? Are there any Level 4 destructive habits active?

  5. 5.Transition plan: one Level 3/4 habit you are stopping, one Level 2 boundary you are executing, one Level 1 reward you will give yourself.

BETWEEN-SESSION HOMEWORK

Execute your transition plan. Stop the one, hold the one, reward the one.

SESSION 12

Celebrating Enough

Internalising your power & self-validation

THE CONCEPT

The external changes you've made are reflections of internal shifts; naming the internal mechanics lets you replicate them for life. Updating the self-concept — recognising the qualities and resourcefulness you'd overlooked in yourself — is what makes the change permanent. And the deepest skill is self-validation: learning to meet your own emotional needs so you're not perpetually chasing outside praise. A sustainable 7/10 life may be visible only to you for a long time — fill that gap yourself.

REFLECTION

  1. 1.Re-score your eight Wheel of Life areas based on where you stand today. What has changed in your overall life satisfaction? Which areas have significantly improved?

  2. 2.How are the deliberate internal boundaries and choices you've been executing directly responsible for those changes? What actions felt completely congruent — and when did you get into a peak physical state that helped you achieve more?

  3. 3.What really worked for you, and what didn't quite hit the mark? How did bringing peace to your target area spill over and lift the other segments of your wheel? What have you learned about yourself?

  4. 4.What deep qualities have you noticed within yourself that you had completely overlooked before? In what ways were you highly resourceful? How would you rate your true commitment level across these sessions?

  5. 5.What would you like to congratulate yourself for right now? Let it land fully — do not deflect or rush past this moment.

  6. 6.How will you intentionally celebrate your success and honour the completion of this journey this week? Lock that plan in.

BETWEEN-SESSION HOMEWORK

Build your long-term lifestyle roadmap. Practice self-validation — meet your own emotional needs before seeking them outside.

When the Noise Returns

The old hustle loop will surface again in moments — that is the nature of a well-worn path. You will not need the whole program again. You will need one page. Return here whenever the mask tries to run the show.

My top soul value

The one feeling most starved — now fed.

My sustainable 7/10 baseline

What 'enough' looks, sounds, and feels like.

My easy OR loops

The simple conditions that let me feel what matters.

My new identity

The script I chose to replace the old persona.

My 3-X audio track

My future pace in my own voice, played each morning.

One committed action

The single next step in the direction of my values.

Your Commitment Codes

Read these aloud again whenever the old rules start renegotiating. They were spoken in your voice, on the days you chose something different.

Commitment Code I · Session One

I now acknowledge that my old rules of constant output have driven me to exhaustion. I accept that my capacity is finite, and my worth is entirely independent of my productivity. From this moment forward, I choose to stop fighting my exhaustion and instead choose to listen to it. I celebrate the gift of choice, and I commit to protecting my peace as a non-negotiable anchor of my freedom.

Commitment Code II · Session Five

I now acknowledge and accept that my old rules in this area have driven me to exhaustion. I accept and appreciate the lessons they have taught me, and now it is time to move on. From this moment, I choose to experience more of the emotions I want to experience, and less of the ones that I don't want to experience. I embrace the knowledge that how I feel is how I choose to feel, and I celebrate the new rules I have designed that will bring massive change to my life. I agree to practice my new rules and values every day and to give them the focus they need, to bring the required changes. I thank myself for this gift of choice.

BRAD O'DONNELL · THE LIFE BALANCE & BURNOUT PROGRAM

This booklet is a companion for reflection, not a substitute for the program. The teaching and breakthroughs happen in the room.
